What is happening underneath
VO₂max describes the maximum amount of oxygen the body can take up and use during hard exercise. It is influenced by cardiac output, blood volume, oxygen transport and the muscle's ability to use oxygen. Higher cardiorespiratory fitness is strongly associated with better outcomes, but a single wearable estimate is not a clinical diagnosis.
Intervals lasting several minutes keep the heart and oxygen system close to a high load for long enough. Four by four minutes is one well-known format, but not the only one. Shorter repetitions, hills or cycling may better suit experience and joints. Hard sessions should rarely occur more than once or twice weekly because poor recovery can undermine the rest of the programme.

- 01Build a base first
Make sure you can complete regular easy cardio for several weeks. Without that base, intervals often become a battle against local muscular fatigue rather than a targeted aerobic stimulus.
- 02Choose a safe work-recovery format
Start, for example, with four hard repetitions of two to three minutes and equal easy recovery. Extend to three or four minutes once pace remains stable.
- 03Start conservatively
The first repetition should feel hard but controlled. If you need to stop after one interval, the pace was too high for the purpose of the session.
- 04Protect the surrounding days
Do not place demanding leg strength work immediately before the same interval mode when it clearly harms execution. Keep the following day mostly easy.
Context can change the advice
- Untrained people and those with known heart disease or unexplained exercise symptoms should not begin with maximal work without assessment.
- Running places different demands on joints than cycling or rowing; choose a mode that remains technically safe under fatigue.
- A falling wearable VO₂max estimate can reflect device changes, temperature or training context and should not be interpreted in isolation.
Common mistakes
- Treating the first interval as a sprint and slowing dramatically thereafter.
- Adding more hard sessions when sleep and recovery are already deteriorating.
- Chasing heart rate while ignoring technique, pace decay and symptoms.
Review without overtracking
- The same interval duration is completed at a higher pace or power.
- The gap between the first and final repetition becomes smaller.
- Easy cardio and daily activity feel easier despite one hard weekly session.
When to adjust: When every repetition is comfortably achievable, first raise pace slightly or add one repetition. Do not increase duration, number and intensity simultaneously; that makes recovery unnecessarily difficult to manage.
